Not sitting for long beats memorising a perfect posture. What you can actually change at a desk.

The worst posture is the one held longest

Posture advice usually means sitting up straight, but any position becomes uncomfortable after an hour without change. Bodies dislike being loaded in one direction for long stretches. Changing position or standing up every thirty to forty minutes is far more reliable than hunting for a perfect posture. A short walk or a few shoulder rolls is enough; long breaks are not needed. What counts is not how long one break lasts but how many times your posture changes in a day.

Fix screen height first

A laptop flat on a desk sits low, so your head tilts forward naturally. Raising it so the top of the screen is near eye level and using a separate keyboard changes neck position considerably. If you have no stand, a stack of books works. With two screens, put the main one directly in front and match their heights so you are not constantly tilting your head up and down.

  • Top of the screen near eye level
  • Screen roughly an arm's length away
  • If you raise the laptop, use a separate keyboard

What to look at in a chair

Feet and back matter more than price. Your soles should reach the floor so the backs of your thighs are not compressed; if they do not, a footrest helps. The backrest should support the inward curve of your lower back, and a rolled towel does the job if it does not. Keep elbows near a right angle so your shoulders do not ride up. Lower the armrests so your shoulders do not rise, or skip them, and sit with your hips all the way back so the backrest can do its job.

How forward head develops

A head is heavy. Balanced on top of the neck, its weight passes straight down; tilted forward, it acts like a lever and multiplies the load the neck carries. Looking down at a phone is the clearest example, and repeated for hours a day it leaves the neck and shoulders stiff. Simply raising the phone toward eye level makes a difference. As well as reducing time spent looking down, gently working the muscles at the back of the neck and upper back helps.

Checking your laptop and phone setup

Posture is set by your environment more than your willpower. However hard you try to sit straight, a low screen or a distant keyboard pulls you back within minutes. Go through the items below one at a time and you will see what to change first.

  • Laptop only: raise the screen on a stand and use a separate keyboard and mouse
  • Keyboard near elbow height and close to your body
  • Reference material beside the screen at the same height, so you do not look down
  • Lift your phone toward eye level
  • Avoid long laptop sessions on the sofa or in bed

Short moves for a stiff body

Muscles stiffened in one position feel better after a brief move in the opposite direction. Tucking your chin back into a double chin helps you learn the feeling of bringing a forward head back into place, and drawing both arms back to open the chest releases rounded shoulders. Hold each for five to ten seconds and do just a few at a time; what matters is repeating them several times a day. Stop immediately if pain increases or tingling runs down your arm.

Common mistakes and how to judge

A common mistake is sitting overly upright. Forcing the chest out and arching the lower back looks straight for a while, but the back muscles tire quickly, you cannot hold it, and you end up slouching more. Relying only on posture straps or braces can also stop your muscles from building the strength to hold you up. Judge not by how straight you look but by whether you still feel comfortable an hour or two later. If your neck and shoulders feel less stiff at the end of the workday, you are heading the right way.

Signs posture will not fix

Numbness or weakness in an arm or hand, or pain that wakes you at night, can be a different problem from tight muscles. If stretching and posture changes make no difference over several days, or things get worse, get it looked at rather than deciding for yourself.
